Are you ready for back day?? There are a bunch of great exercises for the back but here are a few I did this am. ➡️Warm-up: 10 mins on the bike, 5 mins dynamic stretching, 5 mins targeted foam rolling for the glutes and lower back, and 10 reps x 2 of body-weight pull-ups ➡️Deadlift: I always advocate starting with the heavy compound lift first, so you are at full charge. One warm-up set with no weights, followed by 4 working sets (10-8-6-4). I use the supinated grip with one hand for weights > 225lbs. The deadlift hits all the posterior chain muscles - hamstrings, glutes, and some lower back as well. Important not arch your back as you lift or descend. It helps to keep looking straight ahead as that tends to keep the back in alignment. ➡️Machine-rows: Rows are the staple movement for the back muscles. I use a wide grip here and that helps with the width of the upper back muscles - Trapezius, Teres and the Rhomboids. ➡️Wide-grip weighted pull-ups: I love these. Like the dips, these need time. Start with machine support, then body-weight and finally add weights. ➡️Seated cable rows: I use the narrow grip handle to isolate the medial portions of the lats and trapezius. This adds thickness to the pasaspinal chain. Booty Builder Workshop (episode #2 )🍑😅 . So I asked you guys to share what your favourite #bootybuilding exercises were and these were a few of the favs! I recorded them for ya’ll on the smith machine, just for some variety and an added challenge (if your up for it)! swipeee 👈🏼😉 . 🔥 Hip Thrusts: Set up is key here; make sure you have a pad/mat on the barbell to protect your hips and your upper back is on a bench). Keep your knees in line with your ankles and your feet hip-width distance apart. Push through your heels and squeeze your glutes to raise the bar up. Squeeze at the top and lower down. Make sure to keep your head in line with your spine and your spine in one long line (aka don’t over arch on the way down). . 🔥Split Squat: Set up your lunge with a slightly larger stance, barbell on upper traps, and drive up through the heel of the foot to activate the glutes. Lower down slowly and continue until the back knee touches the ground directly beneath the hip. Pause at the bottom, push through the heel and explode back up. . . 🔥Kick-Backs (aka Donkey kicks): This is a bit of a tricky set up; make sure you have a padded mat underneath you and the bar is adjusted, so you can position yourself on all fours under and in front of it. Place the arch of your foot on the underside of the bar and push with your glute through the arch of your foot and extend up, slow and controlled. *this is a good finisher exercise to set your buns on fireeee 👌🏼 . . DIRTY BULK VS. CLEAN BULK by @kruckifitness Follow:@fitness.workout.tips_ When it comes to bulking, you need to be in a caloric surplus if you want any muscle growth. Simple as that. But the way certain people may approach this may be different. - Some people might go into a dirty bulk, which is where they will enter a BIG caloric surplus, and usually gain more fat. While this might not be the optimal approach, your diet will be less strict, and you'll still build muscle (assuming you're training properly). - Another approach, which I would say is more optimal, is the clean bulk approach. You're in a SMALL caloric surplus, so you'll have minimal fat gain and you'll still build muscle, but your diet will be a bit more strict that it would be on a dirty bulk. - In the end, while the clean bulk might be a more optimal approach, you can still build muscle either way, so it's really up to you on which route to take. - Which one would you do? (65%)290lbs(132kg)x5 reps.. up 5lbs from RD#3 . (75%)335lbs(152kg)x5 reps.. up 10lbs from RD#3 . (85%)380lbs(172kg)x7 reps.. up 10lbs from RD#3 , but same amount of reps. All-time PR for amount of reps at this weight or higher. (65%-AMRAP)290lbs(132kg)x10 reps.. extra volume.. drop set.. up 5lbs and 4 extra reps from RD#3 (though that was because I tweaked my lower back and stopped). 10 reps ties RD#2 . . *Percentage based on a current deadlift 1 rep max of 460lbsx90%=414lbs+30lbs(RD4). 444lbs(201kg) is then used as 100%. . Considering I've been getting over a cold, I'm very pleased with the results this week. Injuries aside, I've expected to see a bigger jump in strength since it's been a couple of months of being in a lean bulk versus a calorie deficit. I'm still hitting every set, so I'm not going to worry at this point in time. However, I'm beginning to think my time away from squats(knee issue-last performed July 11th) is affecting my deadlift performance. My knees are better than they were prior to injuring them, yet a slight issue with one of my knees that I ignored prior to that is still not 100%. Nevertheless, I plan on squating low weight starting in January. Assuming no major issues, hopefully as I get my squat strength back that will help boost my deadlift and get me to my goal of 500lbs(227kg). Side note: For the first time ever, I've been trying out sumo deadlifts these past 2 weeks (1 set/wk, low weight). First time #deadlifting with a #hexbar this was the final set of my 4 set superset with banded push-ups. This bar is thick and hard as hell to hold, but definitey felt easier to keep my back from rounding and staying in proper form. Still have some things to fix, ensuring Im not rocking forward, keeping the weight in my heels more and finding the balance of the bar at the top of the lift. Just goes to show one more reason why you need a coach, keep yourself in check with form and trying things outside your normal routine to maximize your potential. I wanted to go over a few things I've learned this week from my research into my field and thinking about training related thangs. These are quick hits, but I guarantee you'll learn something.⁣ ⁣ 💡 Humans are emotional beings, and allow emotions to guide their lives more than rational thought. This is the reason we LOVE high fat, high sugar foods. We live in a world where our body is used to eking by to jam calories in our mouthes. Anything that accomplishes this goal is heavily rewarded in the pleasure centres of our brain so it happens again. ⁣ ⁣ The problem is, we no longer spend our lives actually looking for food (and expending thousands of calories while doing so). We can click a few buttons on our phone and have a 2500 calorie pizza delivered to our doorstep while sitting on our asses binge-watching Daredevil.⁣ ⁣ 💡 When your max deadlift sucks because of your round back, stop worrying about doing planks and other "core exercises" to solve your banana back. ⁣ ⁣ Do exercises that are heavy that force your back into the proper position. ⁣ ⁣ Heavy rows, block deads, rack deads, back extension, snatch grip rack deads will get you there.⁣ ⁣ 💡 Your environment is way more impactful on your waistline than you give it credit for. ⁣ ⁣ One study tracked 12,000 peeps for 32 friggen years! Wanna know what they found about obesity? If you had a friend who became obese while you knew them, your chances of also becoming obese increased by a WHOPPING 57%!!⁣ ⁣ Our habits are impacted and change based on people that are around us regularly. This will happen without you being consciously aware of it. How to get MASSIVE LEGS by @peter_bowman - If you want to really grow your legs, give some of these exercises a go! There are a lot of great leg exercises, but these are some of the better ones in my opinion! - To me the squat is number one, but some may not be able to squat due to back issues. In this case you could sub a heavy leg press. If you have trouble growing the quads, or want to focus more on them, utilize front squats instead. - For the glutes and the hamstrings, RDL’s (stiff leg deadlifts) and hip thrusts can do wonders. You can use quite a heavy load which I prefer, while getting amazing contractions. - Walking barbell lunges are super intense and will elicit an incredible pump. Great for overall leg development as well as strength. Bulgarian split squats are very difficult. They will help build the quads, and the stabilization muscles in the legs. Using a heavy load with these can take time, so chase that progressive overload. - I love leg extensions and leg curls personally. I utilizes them before heavier movements to pre-exhaust, as well as a finishers. Sometimes I throw on BFR bands really burn out. - Give these exercises a go and let me know what you think! Ho iniziato ad allenarmi con i pesi 4 anni fa, con un tronco di un albero che negli anni si è seccato e ho dovuto buttare..insieme a quel tronco usavo il primo "bilanciere" di questa foto, praticamente un tubo con dei pezzi di ferro attaccati ai capi, e ci aggiungevo bottiglie d'acqua legate con lo scotch per aumentare i carichi di settimana in settimana..mesi dopo, nell'estate del 2015, ho comprato su Amazon il mio primo vero bilanciere, smontabile, che è stato ad un passo dallo spezzarsi diverse volte e come si vede nelle foto é stato saldato spesso..finalmente a marzo 2016 ne ho preso uno che fosse tutto d'un pezzo, il terzo in foto..mi ci sono allenato bene per quasi 3 anni da allora, nonostante fosse scomodo per l'impugnatura fina e fosse sempre una roulette russa caricarci più di tot perché pesa appena 7 kg..oggi è arrivato l'ultimo bilanciere delle foto, che pesa 20 cazzo di kg e diciamo che non è proprio propenso a piegarsi neanche sotto 300 kg e probabilmente durerà più di me..a chiunque sia arrivato a leggere fin qua, che mi conosca o meno, volevo dire che da quello che ho potuto capire finora in 24 anni di vita non è il bilanciere che usi che conta..è solo un mezzo e non ti qualifica..come non ti qualificano le scarpe che indossi, la macchina che guidi, la laurea che hai appesa al muro o il lavoro che fai..in realtà io uso instagram come diario e ho scritto queste cose per ricordarmi io stesso sempre di quello che c'è scritto qua..la messa è finita, andate ad allenarvi😊
